How Long to Rest Between Sets? Shorter Is Not Better

Short Rests Lost the Controlled Comparison
A one-minute rest is not the budget version of the same workout. In an eight-week study, 21 resistance-trained men trained three times a week with 3 sets of 8–12RM using either one-minute or three-minute rests [1]. The longer-rest group gained significantly more 1RM squat and bench press strength, plus more anterior thigh muscle thickness, with a trend for the triceps.
The mechanism is unglamorous: with one minute of rest you perform later sets with less load or fewer reps. The sets still count, but each carries a smaller mechanical stimulus. Cutting rest is, in practice, a hidden cut to effective volume.
The result is useful partly because it comes from trained lifters rather than beginners. For someone two months into training, almost any rest scheme produces progress. For someone two years in, the load difference on the third set translates directly into rate of progression.
Note too that the study compared schemes at matched set counts and matched rep ranges. So the difference did not come from more volume on the sheet, but from the quality of the sets performed — exactly the thing a weekly summary cannot show.
Rest Depends on the Exercise, Not the Clock
Set rest by what limits the next set. Squats and deadlifts are limited by breathing and the nervous system, so 3–5 minutes is the norm, not a luxury. Presses and rows usually need 2–3 minutes. Isolations recover locally and 60–90 seconds is plenty.
If you have to shorten a session, cut exercises rather than rest. Four exercises with full rest beat six done in a hurry — the same conclusion that falls out of the load comparisons: mechanical stimulus per set matters [2].

A timer is useful for something else: detecting drift. If in week five of a block your rests have stretched from three minutes to five on their own, that is information about fatigue rather than laziness — and it is worth treating as input to a deload decision.
When Short Rests Do Make Sense
Short rests are not a mistake — they are a tool with a specific use. Supersets and trimmed rests on isolations let you fit more volume into a short session at a relatively low technical cost. The problem is applying the same rule to squats.
The criterion is simple: if your second set falls more than two reps short of the first at the same load, the rest is too short for that exercise.
Supersets are a separate case, because they do not shorten rest for the same muscle. Alternating rows and presses gives each muscle a full three minutes while cutting session length by a third. It is the only time-saving method that does not lower set quality.
There is one condition: the exercises must not compete for the same structures or for your breathing. Rows with Bulgarian split squats work. Squats with deadlifts are formally a superset and practically a way to make both exercises worse.

Are longer rests not a waste of time?
You waste more time performing sets that carry a smaller stimulus because of fatigue. If time is tight, reduce the number of exercises rather than the rest.
Can I do another exercise during the rest?
Yes, if it does not involve the same muscles or spike your heart rate before a heavy set. Stretching a hip between bench sets is fine; rowing is not.
Should rest periods change across a mesocycle?
They usually grow. Fatigue is higher in the last weeks of a mesocycle, so holding the same reps at the same load takes longer rest.
