More Sets Work. Until They Stop Working
Volume has a curve, not a straight line. A meta-regression of 15 studies found a graded relationship: each additional weekly set per muscle was worth roughly 0.37% more hypertrophy, and higher-volume groups gained about 3.9% more muscle than lower-volume groups [1]. That is a real effect, and pretending volume doesn't matter is wrong. The problem starts when the result gets read as a promise that twenty sets deliver twice what ten does.
The strength data says it more bluntly. In a meta-analysis of weekly set volume, effect sizes came out at 0.83 for low volume, 0.98 for medium and 1.00 for high [2]. The step from low to medium is worth chasing. The step from medium to high is nearly flat. A newer meta-regression of 67 studies across 2,058 participants confirms the same shape for both outcomes and notes the diminishing returns are more pronounced for strength than for size [3].
The practical reading is uncomfortable for people who like counting sets: your first sets per muscle are cheap and effective, your last ones are expensive and nearly free in terms of result. The cost does not disappear — you pay it in gym time, systemic fatigue, and the quality of the sessions that follow.
It is also worth noticing what these numbers do not cover. Meta-analyses average groups training for 8–12 weeks, so they describe a rate of gain inside a short window, not how many sets you can hold for a year. The volume you tolerate for six weeks and the volume you tolerate for twelve months are two different numbers — and the plan you write is for the second one.
Practically, the top of the range is better treated as a temporary tool than as a destination. A block at 18–20 sets per muscle makes sense for four weeks before a deload; the same block run indefinitely ends in joint pain and three missed sessions a month.

Why a Universal Number Does Not Exist
Meta-analytic numbers are population averages, and you train as one person. The same 16 weekly sets for chest means something entirely different for someone sleeping seven hours in a surplus than for someone sleeping five in a deficit. A range of 10–20 weekly sets per muscle is a sensible starting point for intermediates, but it is a starting point, not a prescription.
The second complication is indirect sets. A barbell row is a back set, but it is also real work for the biceps and rear delts. Count only direct sets and you underestimate arm volume by several weekly sets, then wonder why your elbows are complaining. Pelland and colleagues separate direct from indirect sets in their meta-regression precisely because the distinction changes the answer [3].
The third thing is time. Volume that works in week four of a mesocycle need not work in week eight, because fatigue accumulates. Set count is not a property of your body; it is a dose you administer in a specific context.
You also have to account for where that volume lands. Twelve chest sets spread across barbell pressing, dumbbell pressing and flyes load the shoulder joint differently from twelve sets of flat bench alone. Same number on the sheet, two different tissue loads — and it is tissue, not muscle, that most often decides when a block has to end.
A sensible practice is to treat volume as a budget with two lines: how many sets the muscle gets, and how many reps of the same pattern the joint gets. You can hold high chest volume while cutting overhead pressing sets if the shoulder is the bottleneck.
How to Set Your Own Range and Check You Hit It
Start from the lowest volume that still produces progress, not the highest you can survive. Set 10–12 weekly sets per muscle, hold 1–2 RIR on compounds, and keep that dose for four weeks without changing anything else. If e1RM trends up and you complete your prescribed reps, you have a working reference point. Only then add two weekly sets per muscle and watch whether the trend holds.
The stopping rule matters as much as the adding rule. If e1RM flatlines for three consecutive sessions after a volume increase while missed reps climb, the extra sets are not a stimulus — they are debt. Verify on the trend, not on one session. A three-session rolling average of e1RM plus your completion rate on prescribed sets are enough to tell whether your current volume is a dose or an overload.
There is one more piece of the process that is easy to forget: the minimum maintenance volume. When a travel week or an unusually heavy stretch outside the gym arrives, you do not need to hold your development dose. Keeping roughly a third of your usual sets at the same load is enough to come back without going backwards.
It is worth calculating that number before you need it. If your development dose is 15 back sets, write down "5 sets, same load" as the fallback. A decision made in advance beats improvising in a hotel gym at ten at night.
Frequency Distributes Volume, It Does Not Replace It
Once weekly volume is equated, frequency stops being the deciding factor. A meta-analysis of 25 studies found no significant difference in hypertrophy between higher and lower frequencies at matched weekly sets [4]. Splitting 16 sets into two sessions of eight or four sessions of four lands in the same place for size.
That does not make frequency irrelevant. It matters logistically: sixteen chest sets in one session means the last ones happen tired, with worse technique and less load. Splitting the same volume across two sessions raises the quality of every set, even though the total is unchanged.
Frequency also has a dimension meta-analyses do not measure: technical repetition. A movement pattern performed three times a week is consolidated faster than the same pattern once every seven days. For squats and presses, where a 1RM is largely a skill, that difference shows up in load even when hypertrophy is unchanged.
On the other side, higher frequency multiplies warm-ups and ramp-up sets across the week. Four squat sessions mean four full warm-ups — real time and real fatigue that never appear in your working set count. When planning the week, count both.
FAQ
Is 20 weekly sets per muscle too much?
Not by definition, but it is rarely the best point on the curve. The data shows the gap between medium and high volume is small while the recovery cost is real. If 20 sets do not produce a better e1RM trend than 14, you are paying for nothing.
Do sets taken to failure count double?
No. A set is a set for volume purposes, but a set to failure generates disproportionately more fatigue. That is why at higher volumes it makes more sense to hold 1–3 RIR and keep the set count than to cut sets and grind each one out.
How do I count volume on compound lifts?
Assign the full set to the primary muscle and half a set to the assisting muscles. A row is one back set and half a biceps set. It is an approximation, but a good enough one to stop you from missing several weekly arm sets.
Do I have to increase volume every mesocycle?
No. Volume is one lever among load, proximity to failure and exercise selection. Adding sets indefinitely ends with you training twice as long a year later for the same result.
