How Much Protein Do You Need to Build Muscle

A meta-analysis of 49 studies shows where the benefits of protein plateau and how much supplementation actually adds to training.

The Effect Is Real and Smaller Than the Advertising

Protein does a job, just not the one on the label. A meta-analysis of 49 studies across 1,863 participants found protein supplementation increased training gains in strength by 2.49 kg of 1RM and fat-free mass by 0.30 kg [1]. Real differences, and clearly smaller than supplement marketing implies.

The key information from the same analysis concerns dose: benefits to fat-free mass plateaued beyond a total intake of about 1.6 g per kilogram of body weight per day [1]. Above that threshold, adding protein stops buying gains.

Set those numbers against study duration. Gains of around 0.30 kg of fat-free mass come from interventions typically lasting 8–16 weeks, so this is a slowly accumulating difference rather than something visible in a month.

The second piece of context is the participants' starting point. The largest benefits appeared where baseline protein intake was low. If you already eat 1.8 g/kg, the study is mainly telling you that an extra shake will change nothing.

What That Means for Your Diet

For an 80 kg lifter, the meta-analytic threshold is roughly 128 g of protein a day from the whole diet, not from supplements. If you are already there, adding a second shake will not change your result — training volume and consistency will.

Supplementation was more effective in trained lifters and less effective with age [1]. That does not mean older lifters should eat less protein; rather that the supplement alone is less often enough as a single intervention.

Distribution across the day is secondary to the total. Four meals with 30–40 g of protein are convenient, but hitting your daily intake in three works too.

The practical problem with that threshold is that most people estimate their own intake badly. Errors of 30% in either direction are normal when eyeballing it, so a claimed 1.6 g/kg can be an actual 1.1 or 2.1 g/kg.

Counting three typical days once solves this permanently. You do not need ongoing tracking — you need one honest measurement to know whether you are anywhere near the threshold the research talks about.

Where Protein Actually Decides Something

Protein matters most when calories are low. In an energy deficit its role shifts from "supports gains" to "protects what you have", and that is the situation where the difference between 1.2 and 1.8 g/kg shows up on the bar.

In a surplus above 1.6 g/kg, raising protein further is a question of satiety and preference rather than muscle. Load7 does not plan your diet, but when it sets volume it assumes the training dose has to fit your real recovery — which depends on calories too.

Remember too that protein competes for room in your calorie budget. Raising intake from 1.6 to 2.4 g/kg for an 80 kg lifter is an extra 64 g of protein, roughly 260 kcal that has to come from somewhere.

In a surplus that does not matter; in a deficit it does. If you take those calories from carbohydrate, you reduce the energy available for heavy sets — and set quality affects gains more than the last 0.5 g/kg of protein.

FAQ

Is a post-workout shake necessary?

No. It is a convenient way to hit your daily intake, but the daily total rather than the timing accounts for most of the effect.

Does more than 2 g/kg make sense?

For gains, probably not — the meta-analysis showed benefits plateauing around 1.6 g/kg. Higher intakes can help during aggressive fat loss for satiety reasons.

Does the protein source matter?

With an adequate daily total and a varied diet the differences are small. They grow on plant-based diets, where amino acid profile and a slightly higher intake are worth attention.
