Progressive Overload: When to Add Weight and When to Wait

The double progression rule, concrete increments for compounds and isolations, and three signals that it is too early.

Add Weight Only When You Complete the Whole Range

The simplest rule that works is double progression. Fix a rep range — say 3 sets of 6–8 — and add weight only once every set hits the top of the range at your target RIR. Not when one set does. When all of them do.

That rule protects against the most common mistake: adding load after one good session, after which the next three look like regression. Strength gains are stable across a wide range of proximity to failure anyway [1], so waiting one more week costs you nothing.

The rule has another advantage: it is a diagnostic criterion in itself. If for six weeks you never meet the condition to add weight in any lift, you know the problem is not increment size but dose or recovery.

Conversely, if you meet the condition every week in every exercise, the load is probably too light relative to your capacity and you are spending time below the stimulus threshold.

Concrete Increments

On squats and deadlifts, 2.5–5 kg; on presses, 1.25–2.5 kg; on isolations, the smallest step available. An oversized jump on the bench is the most common cause of an artificial stall: you add 5 kg, lose two reps, and are back where you started three weeks later.

When load stops moving, shift progression onto other variables. Volume works, though with diminishing returns [2] — adding one weekly set is cheaper than forcing another 5 kg. A full range of motion, a longer rest before the working set and a better starting position are all progression too; they just do not show on the bar.

Load7 proposes an increment only after two sessions with the top of the range completed, and walks it back when reps drop by more than one in the session that follows.

On isolations, consider progressing with reps rather than load. Jumping from 12 to 14 kg dumbbells is over 16% — disproportionate for an exercise driven by a small muscle. Working up to 15 reps before changing weight solves it without microplates.

The same logic applies to cable exercises with large gaps between stack positions. Extend the rep range upward instead of forcing a load jump you cannot execute properly.

Three Signals That It Is Too Early

First: you only hit the top of the range on your first set. Second: your reported RIR on the last set is two or more below target. Third: technique changes between the first and last set — range shortens or the bar path shifts.

Each of those means the current load is still producing a stimulus and does not need changing. Progression is the result of adaptation, not the way to cause it.

It is also worth writing down what you will do when an increment does not hold. The most common mistake is dropping straight back to the previous weight and attempting the same jump a week later — which usually produces the same result.

A better move is staying at the new load for two weeks with fewer reps and rebuilding the range underneath it. The weight stays, the reps come back, and progression continues without going backwards.

How often should the load go up?

For intermediates, realistically every 2–4 weeks per lift. Weekly progression belongs to beginners.

What if I can only add weight in one exercise?

That is normal. Progression rarely happens in every lift at once — add where the conditions are met and leave the rest.

Are microplates worth using?

Very much, especially on presses and shoulder work, where a standard 5 kg jump is often 4–5% of the load.
