Heavy or Light? Rep Ranges for Size and Strength
A meta-analysis of 21 studies shows where load actually decides the outcome and where it does not. How to pick rep ranges without believing in a magic 8–12.

Same Training, Two Different Outcomes
Load separates size from strength more cleanly than any other variable. In a meta-analysis of 21 studies, hypertrophy effect sizes came out at 0.39 for low loads and 0.82 for high loads — a trend favouring heavy work that did not reach statistical significance [1]. The 1RM gains were significantly larger with heavy loads: 2.30 versus 1.23.
The conclusion is not that light loads fail to build muscle. It is that size is available across a wide loading range, while maximal strength needs regular contact with loads you can only lift for a few reps.
Read those effect sizes with one caveat: most come from untrained or lightly trained participants, who respond to almost any stimulus. In a trained lifter the differences between ranges are usually smaller, and what starts to matter is which range you recover from well enough to repeat the session three days later.
That does not change the direction of the conclusion, but it changes its weight. Choosing between 5 and 10 reps rarely decides your year. Choosing between a plan you execute and one that grinds you down does.

How to Distribute Rep Ranges in One Plan
The simplest layout that works for intermediates: compounds at 3–6 reps around 80–87% of 1RM, secondary work at 6–12, isolations at 10–20. Heavy work goes where it decides your 1RM, and hypertrophy volume goes where it is cheap to recover from.
That split also solves the fatigue problem. Twenty sets in the 3–6 range is joint and nervous-system load you do not need. Twenty sets at 10–20 reps on isolations costs mostly locally and lets you hold weekly volume without technique drifting.
Load7 separates those ranges automatically when your profile carries a strength goal alongside a hypertrophy one — heavy work stays in the first exercise of the session and volume is added after it.
The split also has a technical justification. A set of 12 deadlifts is twelve chances for position to break down under fatigue, and twelve reps of loading on the lumbar spine. The same effective volume in the 5-rep range costs less in movement quality.
The reverse holds on isolations: curls in the 5-rep range demand loads at which the torso usually starts swinging. A higher range keeps the movement clean, and cleanliness is what decides whether the muscle or the technique is doing the work.
When to Change the Range and When to Leave It
Change the range when it stops doing its job, not every four weeks on principle. If you have not added load in the 3–6 range for six weeks while technique is stable, moving to 6–8 at a lower percentage of 1RM usually unblocks progression.
Do not change the range to escape a hard session. One bad workout is noise, not signal — it takes three consecutive sessions of declining e1RM before the current setup can be called finished.
Before you change the range, check one thing: whether the problem is the range or the load inside it. Plenty of lifters say they work at 6–8 reps but actually end every set at 8 with four in reserve. The range is not failing — the load is simply too light for it.
The test is simple: take a weight where your eighth rep is visibly slower than your first. If progression restarts after changing only the load, the range was never the culprit and there is no reason to touch it.

Is 8–12 reps the best range for muscle growth?
It is a convenient range, not a special one. The data shows hypertrophy across a wide loading spectrum, so 8–12 is more a compromise between volume and session time than a physiological rule.
Can I build strength on high reps?
To a point, especially early on. But a 1RM is also a skill, and a skill is practised at loads close to the target.
Do light loads have to go to failure?
They need to get close enough to recruit high-threshold motor units. At 20 reps, stopping with 5 RIR is mostly cardiovascular work.
